Fat & Carbs in Menopause: When and How Much


Let's talk about fats and carbs in menopause... This is what I figured out.

What you eat and when matters as much as totals at this stage. 

I didn’t change everything overnight, but I made a few key adjustments — and the difference in sleep, hot flushes and hunger was hard to ignore.

These are the changes I made and why...

1️⃣ WHY FAT AFFECTS YOUR SLEEP SO MUCH NOW

During menopause, night-time sleep quality depends heavily on:

  • stable blood sugar
  • low night cortisol

Fat is the primary stabiliser here.

When fat is too low:

  • blood sugar dips at night
  • cortisol rises to compensate
  • you wake, feel restless, or sleep lightly
  • hunger appears the next day

That’s exactly what you may notice.

2️⃣ THE GOLDEN RULE FOR YOU

Fat later in the day = calm nights
Carbs earlier in the day = relaxed nervous system

Not zero carbs, not late carbs.

3️⃣ IDEAL DAILY DISTRIBUTION (VERY PRACTICAL)

Assuming 2 meals per day (which suits you):

🥣 MEAL 1 (earlier)

  • Protein: 45–55 g
  • Fat: 35–40 g
  • Carbs: 20–30 g

Purpose:

  • lower cortisol
  • support thyroid conversion
  • set the nervous system tone for the day

This is where:

  • root veg
  • squash
  • small rice portion
    belong best.

🍽️ MEAL 2 (later)

  • Protein: 45–55 g
  • Fat: 50–65 g
  • Carbs: minimal (0–10 g)

Purpose:

  • blood sugar stability overnight
  • satiety
  • deep sleep support

This is where fat really matters.

4️⃣ WHAT FAT AT DINNER DOES (BIOLOGICALLY)

A higher-fat dinner:

  • slows gastric emptying
  • provides steady energy
  • prevents night-time glucose dips
  • keeps cortisol low
  • improves sleep depth

This is why:

“I slept better when I ate more fat”
is not psychological — it’s physiological.

5️⃣ SHOULD YOU ADD CARBS WITH DINNER?

For you: usually no, unless:

You experience:

  • waking at 3–4 a.m. with alertness
  • racing thoughts
  • strong night hunger

If that happens despite enough fat, then:

  • add 5–10 g carbs with dinner
  • e.g. a few bites of root veg

But don’t add carbs later at night, and
don’t add them pre-emptively — test fat first.

6️⃣ HOW TO READ YOUR BODY’S SIGNALS (VERY IMPORTANT)

Signs you need more fat

  • hunger despite enough protein
  • poor sleep
  • feeling “wired–tired”
  • coldness
  • belly water retention

Signs fat is sufficient

  • calm appetite
  • warm body
  • deeper sleep
  • fewer night wakings
  • less evening puffiness

You already recognise these signals — trust them.

7️⃣ WHAT NOT TO DO (COMMON MISTAKES)

❌ Low-fat dinners
❌ Skipping dinner
❌ Late carb-heavy meals
❌ Protein-only meals
❌ Long fasting windows at night

These all increase night-time cortisol.

8️⃣ SIMPLE CHECK-IN QUESTION EACH DAY

Ask yourself:

“Did I feel calmly satisfied after dinner?”

If yes → macros and timing were right.
If no → increase fat, not protein or carbs.

🌿 VERY CLEAR SUMMARY

  • Fat is sleep medicine
  • Protein is structure
  • Carbs are tools, not enemies
  • Dinner fat matters more than breakfast fat
  • Hunger + poor sleep = under-fatting, not overeating
